In our communities, prediabetes is not a personal failing. It is the body’s response to generations of disrupted food systems, chronic stress, and the deliberate removal of ancestral nourishment.
Nearly 98 million adults in the United States are living with prediabetes — and Black, Indigenous, and Latino communities bear a disproportionate share of that burden. The dominant health narrative places responsibility squarely on the individual: eat less, move more, do better. But that framing misses the deeper story. Our ancestors ate in ways that sustained whole communities across centuries. The severing of those foodways — through enslavement, colonization, and economic disinvestment — is inseparable from the metabolic crisis we face today.
This guide is not about shame or deprivation. It is about reclaiming what was always ours — the knowledge, the rhythm, and the nourishment that kept our people well. These four shifts are invitations, not prescriptions. Science confirms what our grandmothers already knew.
1. Return to the Morning Ritual: Low-Sugar, High-Fiber Nourishment
Across the African diaspora, the morning meal was never rushed or packaged. It was intentional — whole grains, fermented foods, root vegetables, fresh fruit. The industrialization of breakfast replaced that wisdom with convenience foods engineered for shelf life, not blood sugar stability.
When we eat high-sugar, low-fiber foods in the morning, blood glucose spikes sharply and crashes just as fast — triggering hunger, fatigue, and cravings that cascade through the day. For someone navigating prediabetes, that rollercoaster accelerates the path toward Type 2 diabetes. Research consistently shows that lifestyle interventions — beginning with what we eat — can prevent or significantly delay the onset of Type 2 diabetes.
The return to ancestral morning nourishment is one of the most powerful metabolic reclamations available to us.
Ancestral-Aligned Morning Choices
- Whole oats with berries and chia seeds — fiber-dense, antioxidant-rich, slow-digesting
- Green smoothie with leafy greens, avocado, and plant protein — healthy fats stabilize blood glucose through the morning

These are not new inventions. They are returns. When we nourish ourselves with whole, fiber-rich foods in the morning, we are honoring a lineage of people who understood that food is medicine — long before modern science confirmed it.
2. Rethink the Pour: Alcohol, Blood Sugar, and the Body’s Burden
Alcohol occupies a complex space in our communities — tied to celebration, grief, social belonging, and stress relief. We name that complexity without judgment. And we also hold this truth: regular alcohol consumption creates a direct metabolic burden for people managing prediabetes.
Alcohol is processed by the liver — the same organ responsible for regulating blood glucose. When the liver is occupied metabolizing alcohol, its ability to maintain stable blood sugar is compromised. Add the empty calories, the disrupted sleep, the lowered inhibitions around food choices, and the picture becomes clear: reducing alcohol intake is one of the most impactful metabolic shifts a person can make.
This is not about prohibition or perfectionism. It is about giving your liver — your body’s most hardworking metabolic organ — the space it needs to do its job. Community gatherings are sacred. The question is what we pour into the cup.

- Rooibos tea — naturally caffeine-free, antioxidant-rich, South African in origin
When we reclaim our ceremonial drinks — the hibiscus, the ginger, the herbal infusions our grandmothers brewed — we do not lose the ritual. We return it to its roots.
3. Move as Our Ancestors Moved: Reclaiming Joyful Physical Activity
Our ancestors did not go to the gym. They farmed, danced, walked miles, carried water, built community with their bodies. Movement was woven into the fabric of daily life — not separated from it as a scheduled obligation. The sedentary patterns that contribute to prediabetes are largely a product of modern, industrialized living, not human nature.
The science is unambiguous: people who engage in consistent physical activity significantly reduce their risk of progressing from prediabetes to Type 2 diabetes. Exercise increases insulin sensitivity, helps muscles absorb glucose without needing insulin, and reduces visceral fat — one of the primary drivers of insulin resistance. Even modest increases in daily movement create measurable metabolic benefit.
But the framing matters. Movement as punishment does not sustain. Movement as joy — as cultural expression, as connection, as play — does.

- Short movement breaks — 10 minutes after meals is one of the most powerful times to walk; it blunts the post-meal glucose spike directly
You do not need a gym membership or a structured workout plan to begin. You need permission to move in ways that feel like yours. Start there.
4. Season with Intention: Reducing Sodium Without Losing Flavor
African and diasporic cuisines are among the most flavorful in the world — built on complex spice layering, fermentation, slow cooking, and herb knowledge accumulated over millennia. The heaviness of processed sodium in the modern diet is not ancestral. It is industrial.
For people managing prediabetes, excess sodium matters beyond flavor: high sodium intake drives water retention and elevated blood pressure, and hypertension is a major compounding risk factor for Type 2 diabetes progression. Processed foods — which deliver the vast majority of dietary sodium — are also typically high in refined carbohydrates and low in fiber, making them doubly harmful metabolically. Harvard research confirms that the vast majority of prediabetes cases are preventable through diet and lifestyle change — and reducing processed food intake sits at the center of that evidence.
Reducing sodium is not about eating bland food. It is about returning to the spice traditions our ancestors perfected.

When we cook from scratch — with herbs our grandmothers knew, spices carried across oceans, and vegetables grown close to home — we are not just managing blood sugar. We are practicing food sovereignty. We are saying: our bodies deserve real nourishment, and we know how to provide it.
Community Is the Medicine
Prediabetes does not develop in isolation — and it does not reverse in isolation either. The research is clear that social support, shared meals, collective accountability, and access to culturally resonant health information all improve outcomes in ways that individual willpower cannot replicate.
These four reclamations — morning nourishment, mindful drinking, joyful movement, and intentional seasoning — are most powerful when practiced in community. Share this with someone you love.
